A repeatable starter week¶
One fixed breakfast. Familiar South Indian lunches and dinners. No tofu required. This vegetarian plan includes eggs and keeps gluten-free and dairy-free defaults. Six diet days plus an optional flexible day are a practical adaptation, not the book's exact unrestricted-day protocol.
Fixed breakfast, every day¶
- ½ medium avocado
- 1 tablespoon hemp hearts
- 1 teaspoon ground flaxseed
- 1 teaspoon pine nuts
- A light sprinkle of everything-bagel seasoning, checking gluten labeling
- Spinach omelette: 2 whole eggs + 2 additional egg whites, with about a handful of spinach and a small, measured amount of oil
Open the fixed-breakfast recipe and protein breakdown.
This plate supplies roughly 26–28 g protein, depending on sizes and labels. A third additional white brings it closer to 30 g if desired; without extra whites it is nearer 19–21 g. Keep the two-extra-white version as the simple default. Ferriss's breakfast target is not a universal requirement or a guarantee of weight loss. No milk, cheese, bread, or breakfast batter is needed.
Seven-day menu¶
Use the recipe portions as starting points, not fixed calorie limits. A substantial dal serving is different from a thin ladle of broth. Eggs do not need to be added to every lunch and dinner, and the menu does not guarantee an individually appropriate daily protein total.
| Day | Breakfast | Lunch | Dinner |
|---|---|---|---|
| 1 | Fixed breakfast | Ridge gourd moong pappu + cabbage poriyal | Bean usili + cowpea curry + cauliflower |
| 2 | Fixed breakfast | Office Asian bowl: tofu, mushroom, spring onions, pickled radish, coriander | Egg bhurji + rice-free pesarattu + lemon-marinated carrot–radish salad + vegetarian, gluten-free kimchi |
| 3 | Fixed breakfast | Ridge gourd moong pappu + cabbage poriyal | Shakshuka + rice-free pesarattu |
| 4 | Fixed breakfast | Chipotle bean bowl | Fresh usili + cowpea curry + cauliflower + peanut sundal |
| 5 | Fixed breakfast | CAVA lentil bowl | Usili + modified avial; add a tolerated pulse serving if needed |
| 6 | Fixed breakfast | Frozen pappu portion + cabbage; or familiar keerai kootu + a vegetable side | Zucchini noodles with peppers + lentil sauce + peanut sundal |
| 7 | Fixed breakfast | Earlier portions frozen promptly, or a checked restaurant meal | A usual meal or a flexible gluten-free, dairy-free choice such as kambu dosa |
View this schedule in the weekly Calendar. Day 1 maps to Monday and Day 7 to Sunday; this is a reusable week without fixed dates.
Tuesday's sides: start with a small bowl of the lemon-marinated carrot–radish salad and a couple of tablespoons of kimchi. They complement the egg bhurji and pesarattu; they do not replace the protein. Keep the salad lightly salted since kimchi also contributes salt.
Restaurant and office lunches: the Tuesday office bowl and the Thursday/Friday restaurant orders replace cooked lunches. Order them as written in the eating-out guide — no rice or noodle base, and confirm gluten precautions each time.
Peanut sundal appears on Thursday and Saturday dinners as a measured ¼ cup shelled boiled peanuts per serving, tossed with carrot, tomato, coriander, lime, and chilli powder. It is a side dish, not the protein anchor — keep the usili, curry, or lentil sauce alongside it.
Spiced boiled eggs are an optional lunch alternative when wanted; they are not an automatic extra on every plate. Day 7 can simply repeat a diet day. A grain-based gluten-free meal may be a flexible choice, but is not relabeled slow-carb. Resume the usual pattern without compensatory fasting or exercise.
One-person shopping: first three days¶
This covers three fixed breakfasts, one pappu batch (Monday and Wednesday lunches plus a frozen Saturday portion), one usili batch (Monday dinner; freeze the Thursday and Friday portions), one cowpea-curry batch (Monday; refrigerate Thursday's portion), one pesarattu batch (Tuesday and Wednesday dinners), half an egg-bhurji batch, and one shakshuka dinner.
| Item | Approximate amount |
|---|---|
| Eggs and whites | 10 whole eggs + 8 additional whites: 6 of each for breakfasts, 2 of each for day 2 bhurji, 2 whole eggs for day 3 shakshuka. Buy whole eggs plus carton whites using its label equivalents, or separate 18 eggs and store/use the spare yolks safely. |
| Avocado | 2 medium avocados; use 1½ across three breakfasts |
| Breakfast toppings | 3 tablespoons hemp hearts, 3 teaspoons ground flaxseed, 3 teaspoons pine nuts, and a little GF everything-bagel seasoning |
| Dry pulses | Whole mung 100 g; split yellow moong 200 g; chana dal 150 g; cowpeas 150 g, or about 2 cups drained cooked cowpeas instead |
| Main vegetables | Ridge gourd 600 g; green beans 600 g; cabbage 600 g; cauliflower 400 g, usable weights |
| Other vegetables | Onion 300 g; tomato about 800 g, including the shakshuka sauce; 1–2 capsicum/bell peppers; spinach about 150 g, including breakfast handfuls |
| Tuesday dinner sides | 1 small carrot, about 50–75 g; radish about 50 g; 1 lemon or lime; a small jar of vegetarian, gluten-free kimchi, using about 2 tablespoons for this dinner |
| Later-week extras | Raw shelled peanuts about 150 g (or canned boiled peanuts) for two sundal sides; zucchini about 400 g; 1 more capsicum; red lentils (masoor) about 100 g; 1 carrot and 1 tomato for sundal; avial vegetables and coconut if cooking it |
| Pantry check | Oil, salt, cumin, mustard seeds, turmeric, ginger, curry leaves, chilli, and gluten-free spices |
The optional third breakfast white requires 3 more whites for these three days. The Tuesday office bowl and Thursday/Friday restaurant lunches need no home shopping. The list excludes optional spiced eggs; buy the later-week extras when planning the second half of the week. No tofu or dairy purchase is needed for the home-cooked meals.
Breakfast-only shopping for seven days¶
If you shop for breakfasts separately: 14 whole eggs + 14 additional whites, 4 medium avocados (use 3½), about 210 g spinach, 7 tablespoons hemp hearts, 7 teaspoons ground flaxseed, 7 teaspoons pine nuts, seasoning, and cooking oil. These are the breakfast totals, not additions to the three-day list. Add 7 more whites only if choosing the three-extra-white option every day. Check carton storage directions rather than assuming an opened carton lasts all week.
Day one: a usable sequence¶
- The night before: soak chana dal and any dry cowpeas as directed, refrigerated for overnight soaking. No breakfast batter is needed. Check the egg-white carton and seasoning labels.
- Breakfast: portion the avocado toppings and cook the spinach omelette fresh. Keep this same routine each morning.
- Lunch: cook the pappu batch and cabbage. Eat one-third of the pappu; refrigerate Wednesday's portion and freeze Saturday's promptly.
- Dinner: cook the cowpeas fully and finish the curry. Steam the usili mixture, cook the beans, and combine; prepare cauliflower. Refrigerate Thursday's cowpea portion and promptly freeze the Thursday/Friday usili portions.
- For day 2: the office Asian bowl covers lunch — order it without a rice or noodle base and check the sauce for gluten. For dinner, soak mung in advance, make pesarattu and half a batch of egg bhurji. Add the carrot–radish salad, marinated in the fridge earlier that day or the evening before, and about 2 tablespoons of vegetarian, gluten-free kimchi. Refrigerate Wednesday's pancake portion.
- For day 3 dinner: make shakshuka with the second pesarattu portion.
- Before day 4: Thursday and Friday lunches are restaurant orders. Thaw the frozen usili portions and boil peanuts for Thursday's sundal; shop for the later-week extras. Follow the storage guidance rather than keeping seven days of cooked food in the refrigerator.
Enough food without forcing pulses
The pulse-heavy meals are options, not a challenge to eat more beans than you tolerate. Start with comfortable portions and adjust. If needed, use a tolerated egg preparation, change the pulse, or reconsider the strictness of the diet rather than forcing tofu or large servings of dal. Eat more when hungry. Persistent hunger, low energy, or digestive discomfort is a reason to reassess the plan.
This is not an individualized calorie or protein prescription. If you have high LDL cholesterol or have been advised to limit yolks, discuss the daily egg pattern with your clinician. For kidney disease, pregnancy, glucose-lowering medication, or persistent digestive symptoms, seek individualized advice. See principles, vegetables, and sources.
